Risk Adjusted Returns

What the heck does this have to do with training?  Risk Adjusted Returns is a term taken from finance that allows an investor to compare returns to volatility.  Less volatile investments would generate lower returns than high volatility investments.

The Sortino ratio is a risk-adjusted performance measure that focuses on downside risk, differentiating harmful volatility from total volatility.

The Sharpe ratio by contracts only looks at total standard deviation.

This concept was brought up by Brian Kichton (Strongman, Internal Market Consultant) during EliteFTS Table Talk #359.

For the competitive athlete, this is essentially saying what gives me the best performance on the platform while minimizing the negative downside risk of getting hurt in training.  What is the benefit of an extra training session, extra sets, extra reps relative to my performance in competition.  

One input that was not brought up during the episode was Minimum Acceptable Return (MAR).  For the professional athlete, the MAR may be a podium spot.  For a weekend warrior like myself, the MAR may be finishing the event or not getting hurt during the event.

When I look at my competitive calendar for the year, I started the year with Hyrox and focused on my weaknesses.  Getting used to competing for 2 hours was more important than shaving seconds off of my ski erg or row erg splits.  This forced a tough decision on deciding to abandon the Wellington Swim-Run Challenge.  I was not ready for the 3 laps of 0.3 mile swim and 1.7K runs.  The downside deviation of failure during the third swim could be catastrophic and the extra training sessions to be successful could not be squeezed into the next three weeks.

When I look at individual training sessions, this is very different.  Heading out for a mile run or even walk in the evening packs a great benefit for minimal risk.

Powerhouse Boxing

I had the opportunity to drop in at open gym at Powerhouse Boxing and met Juan who gave me a great introduction to Powerhouse and what they are all about.

They cater to a wide variety of athletes from fitness to competitive boxers.  They will be hosting matches in June.  Group conditioning classes are interval type training sessions.

We started at the mirrors and he showed be the left jab, right jab, left hook combination and then the left jab, right uppercut, left uppercut combination.

Then we applied those movements to the heavy bag for the hooks and tear drop shaped bag for the uppercuts.  He was very observant and emphasized staying on your toes and bringing your guard back.  One universal was dipping back to the start position.  They let me borrow some gloves for this.

Next station was defense and he had this bag on a pendulum to teach timing with slipping the bag as it came back and forth.  As easy as it sounds twisting the shoulders or stepping out is not intuitive.

Then we went to a bag mounted at the ceiling and the floor.  This was for speed and timing.  Except by dumb luck, I never hit it with both the right and left in succession.

Finally we finished on the speed bag.  This is a rhythm exercise that I was marginally better at, but still tough.

Overall between instruction and 3 minute rounds, I was there for about 90 minutes and had truly been put through my paces.

Daniel was among another (4) athletes training at open gym.  They all seemed to have their routine and if I continue to attend I am sure I will find mine.

I was pretty sore afterwards, despite reducing my intensity.  I felt it the most in my biceps for some reason and my wrists.

Adult training packages start at $95/month and go to $320/month depending on whether you are looking for group classes or personal sessions.  $40/session is pretty reasonable considering the quality of intstruction.  While I may never get to spar, I do think I would enjoy the training.

How You ACTUALLY Need To Train And Eat To Maximize Muscle Growth | Chase...


I have been really engrossed in this episode of Table Talk.  Not that I am going to start a cycle, but the science behind them is really amazing.

First, get as lean as possible to prevent side effects.  Excess fat will lead to worse estrogen effects.

Basic cycle of Testosterone (200mg/week) and Primobolan (anabolic steroid with few side effects, 400mg/week).  Need 3200mg (4 vials for 8 week cycle) or Primo; Need 1600mg (1 vial for 8 week cycle) of Test.

Human Growth Hormone either Serostim (prescribed to AIDS patients with cachexia) or NGELA prescribed to kids who are not growing to their potential.  These cycles could have more side effects that need to be monitored.

Managing the side effect of high blood pressure:
  • ARB - Telmisartan 80mg
  • Beta Blocker - Nebivolol 10 mg
  • Diuretic - Hydrochlorothiazide 25 mg
  • Calcium Channel Blocker - Amlodipine

Westbound CrossFit - Review

I started at Westbound CrossFit November 12, 2024 with Chad 1000.  Nisha was looking for an offseason training program and I needed a refresher as I had been putting on weight.  Nisha lasted about a month before deciding it was not for her.  I have continued to train there and have really enjoyed it.

Owner: Ryley - Great athlete, committed gym owner, good coach

Coaching Staff - Kyle (Oly), Bryn, Loni, Jenn, Rachel; all have strengths and are dedicated to their craft

I like the programming.  There are major cycles every 6 weeks to focus on squat, bench, deadlift, clean, snatch, etc.  There are skill days and long metabolic conditioning days. The programming includes a lot of echo bike that I do not really care for.  I think it adds an inordinate amount of time to transition.  They always post Performance, Health and Rx+ loading.

The gym itself is well laid out, but not big enough to accommodate the 25 athlete cap.  With 18 athletes it is chaos.  With 6 athletes it is perfect.  There are plenty of barbells and weights.  It is limited by row ergs, bike ergs and rig space.

It is really nice that they offer Olympic Weightlifting.  Kyle is an interesting personality and definitely a knowledgeable coach.

There are a few niceties like a cold plunge and InBody scan.  They offer challenges and promote the CrossFit Open.

Open Gym time is somewhat limited, but meets my needs.

CrossFit has seen a lot of changes since 2015 when I started training at CrossFit Undeniable.  The brand was strong and full of hope.  There were no controversy with racism or misogyny.  It was a community without a corporate face, just the affable Greg Glassman and David Castro.  With the sale to private equity, the brand has lost its luster, but at the affiliate level community endures.

The CrossFit Games have had their share of controversy as well.  The most recent being the lack of transparency surround Lazar Dukic's death during the 2024 CrossFit Games.

My why has not changed.  I believe in constantly varied functional fitness performed at high intensity.  That model has been a part of achieving physical, mental and spiritual resilience.  On a more mundane note, I like measuring up against the world.  Good or bad, it is still a measure.  I want to maintain my work capacity as I age.  I do not want to be a burden to society, my wife or my children due to poor decisions.

Hyrox Preview

The Hyrox is this weekend!  

This event has been on the calendar since September 2024.  For the past 5 months I have been doing general training along with some specific training.  I have gotten in some long runs and overall feel comfortable with the movements.  I have practiced transitions and I understand the movement standards.  I am most comfortable with ski, row and farmer carry.  Burpee, lunges and wall ball with be slow but doable.  Sled Push/Pull will be a bit of a wild card.
  • 8x1K runs - Slow, but steady, target 7:30 pace - 60
  • Ski Erg - 1000 m (raise hand for judge) 6
  • Sled Push - 50 m (336 pounds, 4X, 3 min penalty each missed lane) 8
  • Sled Pull - 50 m (225 pounds, 4X, stay between the lines, do not step on solid line, 3 min penalty for each missed lane) 8
  • Burpee Broad Jumps - 80 m - hands cannot be more than 1 foot from feet, 5 meter penalties 15

When discussing the event today he mentioned the difficulty of running in sand and having a strong headwind.  He mentioned his elbow breaking on the walking lunges at at 100# you cannot press that back out.  The max weight clean complex was his worst finish and relative the field where the winner put up 365 pounds, 315 pounds seems well behind the power curve.  Unfortunately that is the nature of monostructural events.

I am enjoying a 6 week challenge.  I am most impressed with my water consumption.  My baseline water is around 200 mL and I managed 600+ mL 4 days last week.  Getting out for a walk when it is cold has been a good challenge.  I have not given enough thought to getting in bed at a reasonable hour.

My routine is alternating:

(1) 2:30 ankle distraction each side
(2) 2:30 pancake with band; 2:30 forward fold

2025 Goals

I set "goals" in 2023, but they were essentially events that I wanted to participate in.  It was a mix of All-Round, Grip, Highland Games, Powerlifting, Triathlon, Strongman and CrossFit.  The only true goals were running an 8 minute mile and bench pressing 225 pounds.

In 2024, I did not bother setting goals, but I did have a draft competition calendar so that I could balance my training around the same modalities.  I competed in All-Round Weightlifting, Grip, Highland Games, Powerlifting, Triathlon and CrossFit.

As 2025 is approaching a post on the grip board got me thinking about what my goals could look like in 2025.  The original post set (3) grip goals, (3) general training goals and (3) health goals.  Along with those goals, he mentioned where he was starting from.  For example, goal of 20 pull-ups (currently at 15).

Goals:

CCS:  92 RGC GG3 close (2024 best close was 83 RGC at Dub's Grip Classic)

Powerlifting:  Total 800 pounds (2024 best was 762.5 pounds)

CrossFit:  6 Pull-ups (currently can do 1-2)

Mile Run:  9 minutes (2024 best was 9:45)

General Health:  Get down to 195 pounds (started the year at 198, weighed 205 this morning)

Why does the CrossFit brand endure?

The CrossFit brand has been remarkably successful.  The trademark was registered in 2000.

15,500 CrossFit gyms in 162 countries in 2018
13,000 in 2024

The business model consists of affiliation, education and sport.

Affiliation fees are now $4,500 annually (originally $1000)
Level 1 certification is $1,150
Sport brings in money from the Open participation ($20/person x ) and sponsors

The brand's value had been estimated at $4.5B.  Berkshire Partners purchased the company in 2020 for an undisclosed sum, estimated at $200M

Affiliation = 13,000 x $4500 = $58.5M
Level 1 certification = 35,000 x  $1150 x 0.2 = $8M
Open Participation = 350,000 * $20 = $7M
Apparel revenue = $149M

13,000 affiliates x 100 members each x $1800 annual revenue = $2.34 Billion.  When you factor in the CrossFit Games, sponsorship deals and goodwill the $4.5B brand valuation seems conservative.

Constantly varied functional fitness performed at high intensity was the brain child of Greg Glassman who found enormous benefit from combining his first love of gymnastics with weightlifting.  Combined with his strong views on nutrition, metabolic health and disease, this created a strong product that athletes embraced.

Fitness had been trending to specialization.  3 sport athletes became the exception and honing your craft as a single sport athlete became commonplace in middle school.  Being a bodybuilder and a powerlifter was a novel concept.  Crossover from weightlifting to other sports was unheard of.  Gymnasts trained gymnastics.  There were some emerging sports like strongman that attracted athletes from other sports.  Combining swimming, biking and running was considered pretty crazy in the 1980's.  Combining any of those things with power cleans still seems off.

The CrossFit brand managed to attract multiple streams of athletes.  Military special operators who had to be ready for anything, anytime, anywhere.  Competitive college athletes who did not go pro.  Routine gym goers who were looking for coached workouts and group fitness.  Athletes in health distress who needed to get off the couch.

The community makes CrossFit.  Shared suffering brings people together.  Attendees usually attend the same classes and develop a relationship with the box owner and coaches over time.  It is not unusual to have social gatherings and holiday parties.  Gyms form teams for functional fitness competitions, endurance challenges and friendly hikes, runs and bike rides.

Controversy is part of any organization, but CrossFit receives the ire of established sports and the expectation of an affluent membership.  Established sports talk about CrossFit dangers.  The expectation to avoid even the appearance of misogyny or racism has not been met consistently.  CrossFit having to hold a higher standard for athlete safety was capped with the unfortunate death of Lazar Dukic at the 2024 CrossFit Games.

The model has been successful enough that the boutique fitness world has taken off with brands like F45, Orange Theory, Row House, 9Round, CycleBar, Soul Cycle, CorePower Yoga, Title Boxing Club and others.

I have been to several and the coaches are usually very good and the facilities very nice.  All are a step up from floundering around at Planet Fitness or any globo-gym.  

While individual results may vary, the Level 1 certification sets a reasonable baseline and coaches truly strive to teach during class (not just lead a workout).  While the coaching cannot rival that provided by a gymnastics coach, track coach, weightlifting coach, crew coach, it is remarkably accessible.  There are very few opportunities for adult gymnastics and adult track & field. Those are pretty small clubs.  At USATF senior nationals, my daughters pole vault coach was 1 of 2 entrants.  Martial arts and distance running are the two exceptions that come to mind.

One of the most attractive factors is being infinitely scalable.  The needs of the professional athlete and the sedentary senior citizen very only in degree.  Consider the extremes of getting up from the toilet versus squatting 1000 pounds; falling and getting up versus competitive parkour; placing your luggage in the overhead bin versus acrobatics.  When I explored the CrossFit methodology in 2015 (at the age of 44 and 185 pounds) I was looking for a change of pace.  I found it in spades.  I still love gymnastics movements, barbells and strongman movements in 2024 (at the age of 53 and 210 pounds), but I do not need to train as intensely to get the fire breathing effect.

CrossFit workouts of the day (WODs) are typically programmed for the 30 year old, strong, fit athlete with women's loads/heights/volume being lower than men's to have everyone finish at the same time.  The is the as prescribed (Rx) workout.  Competitive athletes would push heavier loads/higher heights/more volume (Rx+).  Folks who are there trying to get healthy or beginners would go in the opposite direction (sometimes called L2/L3; Health; Beginners, etc).  

Also any movement can be modified to work around injury or disability.  If I strain my back, I can do hang cleans instead of cleans from the floor; if my calf hurts, skip jump ropes and do kettlebell swings instead; not strong enough to do hand stand push-ups, then try seated dumbbell presses.

Finally it is infinitely accessible.  With connection to the internet and ones environment anybody can perform a variation of the workout of the day published free on the crossfit.com website.  There are also free programming options from a slew of other social media providers including @thetinyapartmentwod.

A coach can start off doing workouts on their own, invite friends to join them in the garage or the park, cobble together some equipment, move into a commercial place with an established client base and ultimately open multiple locations.  It is much cheaper to start than other businesses and affiliates are beholden to no one in terms of facility, programming or any other aspect.  The only brand consistency is Level 1 coaches.

Swim-Run

The Mountain Swim Series recently hosted their first ever swim run event and apparently 15 athletes registered.  I am anxiously looking forward to seeing the results and may have to give this a try.

Barebones getting started would be just trying to swim with shoes on.  

Typically athletes compete with:
  • shorty wetsuit
  • pull buoy
  • hand paddles
  • shoes
  • goggles/cap
Wetsuit - I would probably just modify an Xterra Vivid or Vortex Sleeveless to get knee mobility.  This should be a fairly cheap solution compared to buying a swim run specific wetsuit.

Pull Buoy - Use what I have and then upgrade to an Ark or Huub

Hand Paddles - Use what I have

Shoes - Not sure here.  Probably start with some beat up shoes and then consider a pair of Hoka Speedgoats (on sale for $85 at Dicks)

Goggles/Cap - Use what I have

To get started, I would probably do laps at Bear Creek Lake out and bag (275 yards) followed by a half mile run (

Lazar Dukic - R.I.P.

Lazar Dukic's death is a tragedy and I can't imagine what his family and close friends are going through.

The CrossFit methodology is no different from any other endeavor (running, driving a car, mountaineering) in being infinitely scalable and in appropriate doses great, but at extreme ends maybe not so great.  Professionals in athletic and non-athletic disciplines have died and had serious injuries due to the inherent danger of their profession as well as random sequences of events.

Greg Glassman often said "men will die for points" and that was still published in the L1 Training Guide published in 2020.  With the early adopters including first responders and military members, the baseline culture was certainly geared towards the tail of the population distribution.  I believe in the methodology, and I support amateur and professional competition.  

I did not know that the original intent of the CrossFit Games was as a marketing event.  It certainly makes sense.  It is hard not to be inspired by open athletes, age group athletes and adaptive athletes.

On a personal note, my first open water swim after Lazar Dukic's death was mentally taxing for me.  I typically swim 3 consecutive laps on a 275 yard course but decided to take a breather after 2 laps and then finished my last lap.  The quiet of open water swimming can be a blessing or a curse depending on my mindset when I enter the water.  I still think I will be ready for my fall triathlon.  However, I have also come to terms with the fact that at some point in my athletic career, I may DNF an event and that will be OK.  There is no shame in taking off my swim cap and waving it in the air for help for any reason whatsoever mental or physical.

Much has been discussed and posted following the death of Lazar Dukic.  I have given it some thought, but was inspired to write on it after a friend sent a yahoo news article.  I will continue to follow the news on whether there will be changes for the CrossFit Games in the future and whether the tragic event was preventable.

I actually really like the programming.  It is a good mix of time domains.  The tests were less concerned with the 10 general physical skills of cardiovascular/respiratory endurance, stamina, strength, flexibility, power, speed, coordination, agility, balance and accuracy.

Some form of jump rope movement, shuttle run, wall ball shots, peg board, etc. were not included.  Nor was there a max lift to jazz up the crowd.  From my perspective, it was more of an old school grit and grind weekend to see who was the toughest and who could recover fast enough to bring it day after day.

Also the death of Lazar Dukic during the opening event lake day, hung a dark cloud over the entire games.  I offer my thoughts for his family and friends.  The tragedy will hang over the CrossFit community for some time.  The investigation, cause of death, etc. are important for learning and moving forward to have a safer athletic experience, but will not assuage the sense of loss.

Short Steel Bending

I have dabbled in steel bending as a fun and unique training tool.  I purchased a beginners kit and have yet to get through the (6) bars they sent me.  They were 3/16" bars at 6" (120 pounds) and 5" (140 pounds) estimated force to close.

I got the kit from the Short Steel Bending Company, which is now shutting down the website but is offering the business for sale.  I inquired, but it is not really suitable for me.  I also got a good feel for the market which was interesting.  I have talked with Matt of Short Steel Bending Company, Shawn of FBBC and need to give Devon of EatChalkGetBig a call sometime.  I do not know of any other players in the space.  TSSBCI is bar stock and was going to get into horse shoes.  FBBC does custom implements and bar stock.  ECGB does nails, bolts, wrenches and other random items.

It was really interesting for me to get a feel for the size of the market and the question in my mind was what is the market potential?  My guess is the current market might be 2000 benders who would be actively bending 10 pieces of steel per year.  Those 20,0000 bars at $10/each would represent a $200,000 market.  The majority will be served by people buying steel and cutting it to length themselves.  That leaves another chunk of the market that is looking for commercial sources of steel.  At the extreme end somebody could have a $400/month steel habit while the other extreme would be try it once and not really care for it.

I decided to get another steel order in from TSSBI and opted for (25) 3/16" 6 inch (120 pound bars) and (10) 7/32" (160 pound bars).  The thicker bars are a bridge to hopefully trying 1/4" stock from FBBC.  I would start with 8" which should be around 180 pounds.  I could then work my way shorter until I was at 230 pounds for 7" bars.

I arrived about 15 minutes early and got checked in with Cassie and introduced to Samantha.  There was one other new person in the class of 10 athletes.

Prior to the start I was given some coaching cues.  Feet should be lower in the blocks at the 3 pegs.  Do not engage body until the handle is past my knees.  Hold the handles wider.  Keep the elbows higher.  Keep my toes engaged on the platform (this was the most difficult).  Finally, the damper setting is recommended between 3 and 5 (I set to 3.5).

During the workout we rowed as one boat with all of us maintaining the same strokes per minute and initiating the stroke at the same time.  We had 3 paces including paddle, push and power.  Paddle was supposed to be a 60% RPE cruising pace, push was around 75% (0:20/500 faster) and power was 85%+ (another 0:20/500 faster).  For me that looked like 2:50, 2:30, 2:10.  All of this while remaining in synch so it is really power driven by the legs.

We started with pick drills and then went into paddle pace.  After some paddle pace, we stepped up into interval efforts and push and power.  Then we did body weight movements with arm circles and trunk twists for about 5 minutes.  Back on the rower we did sprint efforts without staying in synch, but collectively as a class trying to hit x:xx/500 targets.  The next 5 minute block of movements were with medium dumbbells (I appropriately selected 8 lbs; they had them from 3 to 20 lbs.  We did lateral raises, front raises, rear delt raises and after two rounds of those finished with reverse lunge twists.  Our last round on the rower included distance efforts for 1  minute, 1 minute and 2 minutes.  Then we finished with the reverse pick drill.

The class wrapped up in 45 minutes.  It was very engaging and fun.  The music was good and the room goes dark for the sprint intervals.  Glancing at some of the other rowers screens, I have a lot of room for improvement rowing.  She passed out wet wipes to wipe down the rowers which looked brand new despite mine having 13M meters on it.

I would go back again, but it seems pricey.  Not more expensive than any other boutique gym whether that be CrossFit, Yoga or Orange Theory.

After class they sent me an e-mail with some data.  Apparently, I rowed 5860 meters in class, average split was 2:54 and best split was 1:58.

Jujimufu at Big House "Joe Kenn" Power

Joe Kenn coaches athletes and his two single bay garage gyms are a testament to that.

In his first bay he has a power rack, variety of barbells, dumbbells (including roundheads and globes), kettlebells and center of mass bells.  He also has strongman logs, bamboo poles for oscillating kinetic energy and a lat pull down / low row.  Finally there is a mess of bands, chains and cable attachments on the walls.

In the second by is lower body machines featuring a Kell standing leg curl, GHD, Reverse Hyper, leg curl, leg extension, assisted Nordic curl and a pendulum squat.  Another highlight is a massive pair of 100 pound chains.

In addition to coaching athletes, Joe Kenn is also getting into grip sport and has a variety of grip implements scattered throughout the gym.

One word of advice is getting to know a local fabricator.  Custom equipment is an expensive joy, but certainly fun to get exactly what you want.

Joe piecemealed his gym over the decades by purchasing equipment from other gyms, new from Dynamic Fitness & Strength, receiving equipment in exchange for coaching services and finally secondary markets like Facebook Marketplace.

The athletes he has supported in addition to his own career are reflected in the decor which is a testament to his knowledge and methodology.

Overall it was a rough month of training.  I tweaked my back on February 15th and grinded through for about a week including a Chiropractic session on February 19th.  Following that I caught a chest cold that sidelined me for another 5 days.

I competed in the USAWA 2024 Grip Challenge in Abilene, KS.  I also did a virtual 4 Hand Flask Challenge.  Next month will be the CrossFit Open.

My weight was up bouncing between 200 and 203 pounds.

Most of the gym purchases were happenstance finding free, cheap or vintage deals that I don't need, but certainly wanted.  The only needed item were the 3# Crossover Symmetry shoulder bands for the kids to warm up with.

Grip was happenstance as well.  I got the listed implements for $20 which is a screaming deal.

Sorinex Desk Caddie



I am a big fan of all things physical culture.  Fortunately I dodged the heavy mug/stein/shot glass train, but I could not avoid the Sorinex Desk Caddie.

The 3x3x14" 11 gauge behemoth, will not sit on my desk, but it will be in my gym to secure remote control for the clocks, dry erase markers, and the sharpie that are currently scattered on a window sill a cup that I have screwed into the wall below my white board.

The $35 price point is very reasonable considering how much work has gone into fabrication, but it is pretty ridiculous for what it is (a glorified cup and phone kick stand).  Sorinex went as far as to offer free shipping.  I am a little curious as to what it will weigh in at.

Finally the desk caddie is made out of recycled materials.  So rather than boring out a giant hunk of steel, the laser cut and put some end caps on scrap 3x3.  Great idea!
